10' easy on upper
2 laps worth of striders
9 x 800 on 4', 5', 6'(ri can be active or passive but starting each 800m on that interval)
all at tempo z3, but surge to 10k #3,6,9 or about 10'' per 800m faster
same pattern but cut to 6 x 800 at tempo z3 pe 5, with surges to 10k or z4 or pe 6 on #3 and 6
